Calisthenics-focused back day
Pull-ups (12 total sets, all to failure 10–15 reps)
• Chin-ups: 3 sets
• Wide-grip pull-ups: 3 sets
• Side wide-grip pull-ups: 3 sets
• Pull-ups with 3-second hold at the top and slow negative: 3 sets
• Trap pull-ups: 3 sets
Rows
• T-bar rows: 4 sets with four 40 lb plates for 10, 12, 10, 10 reps
Trap Work
• Smith machine trap raises: 4 sets with 315
Biceps Finisher
• Spider curls: 4 sets of 10 each arm with 30 lb dumbbells, slow and controlled
• EZ-bar curls: 4 sets of 12 with a 70 lb bar




Did all the classics; squats, leg press, hack squats, RDLs, leg extensions and curls. Gym got a new Arsenal pendulum squat machine, that thing will humble you quick! 45 lbs damn near killed me. Push day tomorrow, ready to get this week started. Good luck to all the contestants!!
